Youth strength begins with coaching, not a loading chart

Children and adolescents can participate in resistance training when the program is properly designed, technically taught, and supervised. The starting point is readiness: following instructions, controlling basic movement, using suitable equipment, and training in an environment built for youth.

Age alone does not answer readiness. Nor does it prescribe the load. Two athletes with the same birthday can differ substantially in maturation, coordination, training history, size, confidence, and recovery.

The goal for track and field is broad athletic development: strength, landing skill, posture, coordination, and confidence that support running, jumping, and throwing. It is not turning a twelve-year-old into a reduced-scale professional lifter.

What the official position says

The National Strength and Conditioning Association's youth resistance-training position statement concludes that properly designed and supervised programs can be relatively safe and useful for children and adolescents.

For beginners, it describes starting with one or two sets of 10–15 repetitions using light or moderate resistance to develop technique. It recommends resistance training two or three times weekly on nonconsecutive days. Explosive exercises use fewer quality repetitions because fatigue degrades speed and skill.

These are framework numbers, not permission to select exercises from a PDF without qualified supervision. The statement also emphasizes instruction, appropriate equipment, progression, and individual needs.

The NSCA's long-term athletic development resources place physical literacy, motor skill, foundational strength, and a safe route toward lifelong activity at the centre. That is a better scoreboard for youth training than the heaviest lift in the group.

Readiness before resistance

A young athlete is ready for a structured exercise when they can:

If those conditions are not present, use games, climbing, crawling, hopping, skipping, carrying light objects, and bodyweight patterns. Those are strength development too.

For athletes with a disability, adapt equipment, communication, range, assistance, and exercise selection with appropriate expertise. Do not assume an impairment defines capacity or copy an adaptation from another athlete without assessment.

Build five movement families

A simple full-body plan can cover:

  1. squat or sit-to-stand;
  2. hinge or hip extension;
  3. split stance or step;
  4. push and pull;
  5. brace, carry, and rotate under control.

Track athletes also benefit from calf and foot strength, landing mechanics, and safe low-level jumps. Throwers and vaulters need event-specific coaching beyond a general guide.

Begin with versions the athlete can control:

Exercise names are not sacred. Choose the version that teaches the pattern without pain or compensation.

This is an example, not a prescription. Start with one set when the movements are new. Rest about one minute for moderate basic work and longer when a technical or explosive exercise needs it. Stop each set with several good repetitions still available.

Place sessions on nonconsecutive days and away from the most important sprint or competition when possible. The 800 m weekly guide shows how strength contributes to total stress rather than existing in a separate universe beneath the grandstand.

Teach before adding load

Use this progression:

  1. Demonstrate one or two key points.
  2. Rehearse without load or with a dowel.
  3. Ask the athlete to explain the safety cue.
  4. Perform a short set.
  5. Give one correction.
  6. Repeat only if control improves.
  7. Add the smallest practical load after repeated competent sessions.

Technique does not need to be identical across bodies. It does need to keep the load controlled, joints moving through appropriate paths, and the athlete able to stop safely.

Do not add weight because the prescribed repetitions were completed once. Look for stable control across sets and sessions. Growth spurts can temporarily change coordination; reducing load while the athlete relearns positions is intelligent coaching, not regression.

No forced repetitions, surprise loads, punishment lifting, or public max contests. A youth room should reward communication and quality. Fear is a terrible spotter.

Progress one variable

Progress can mean:

Change one major variable, then watch response. More load plus more sets plus harder track work in the same week makes it impossible to know what the athlete tolerated.

A beginner might remain at 2×10 for several weeks while technique stabilizes. That is not stagnation. Skill is an adaptation.

For power exercises, keep sets brief—often fewer than six to eight quality repetitions, consistent with the NSCA position statement. Stop before jump height, landing control, or movement speed declines.

Plyometrics begin with landing

Plyometrics are not synonymous with high boxes. Begin with:

Use a forgiving, nonslip surface and clear area. Teach knees and feet to track in a controlled individual alignment, trunk to remain stable, and landings to be quiet enough to hear instruction.

Do not chase fatigue. Quality declines quickly in explosive work. High drop jumps, large hurdle contacts, maximal bounding, and social-media box heights are not beginner requirements. The box is an object, not an evaluator of character.

Pain, repeated instability, or prior injury needs qualified assessment and an individualized plan.

Strength does not replace event technique

A stronger athlete still needs to sprint, jump, or throw under event coaching. General strength can support positions and force, but the transfer is not automatic.

Pair strength with clear track goals. A sprinter may use split squats and hinges to support force production, then practise projection and upright rhythm in the sprint-form guide. A jumper needs coached approaches and take-offs. A thrower needs technical instruction and equipment safety.

Avoid bodybuilding-style fatigue before technical sessions. Soreness and altered coordination can reduce the quality of high-speed learning. Plan the gym around the track, not as a competing sport unless weightlifting itself is the athlete's chosen event.

What about one-repetition maximum tests?

The NSCA statement reports that appropriately conducted strength testing can be reliable in youth under qualified supervision. That does not mean every youth program needs a one-repetition maximum.

Beginners can progress from a repetition range and technique observation. Older, experienced athletes may test under qualified professionals using proper preparation, equipment, spotting, and purpose. Improvised tests after practice, peer pressure, and untrained supervision are not equivalent.

Measure progress with:

Watch the total youth schedule

A young athlete may have school PE, club track, another sport, competitions, travel, and growth-related fatigue. Put all of it on one calendar.

Reduce strength volume during dense meet periods. If Monday was a hard sprint practice and Tuesday is a match for another team, Wednesday is not automatically ideal for heavy legs because the gym plan says so.

Watch for persistent soreness, declining performance, sleep disruption, irritability, loss of enthusiasm, repeated illness, or altered movement. These are reasons to reduce load and involve qualified support, not diagnoses by themselves.

Sharp or worsening pain, chest pain, faintness, unusual breathlessness, confusion, weakness, or health concerns require appropriate medical evaluation. Return from injury or illness should follow clinical and coaching guidance.

Make supervision real

Qualified supervision means more than an adult in the room. The coach should understand youth development, exercise technique, equipment, emergency procedure, safeguarding, and the event schedule. Ratios must allow actual observation.

Equipment should fit smaller bodies. Safeties and collars should work. The floor should be clear. Athletes need permission to stop and report problems. Follow organizational background checks, safeguarding rules, guardian consent, and local requirements.

Before lifting, use the track warm-up structure in a shorter gym-specific form: easy movement, relevant mobility, unloaded pattern, then progressive practice sets.

The long-term test

A successful youth strength program leaves the athlete more capable, more confident, and interested in returning. Loads rise gradually because skill supports them. Coaches protect quality because next season exists.

The program is not successful merely because no one was hurt today, and it does not guarantee protection from future injury. It is successful when development stays age-appropriate, supervised, enjoyable, and connected to the athlete's real track work.

Children have plenty of time to become advanced. The coach's job is not to hurry the calendar. It is to make sure there is still an athlete ready to meet it.

What age can a child begin strength training?

There is no single birthday that makes resistance training safe. Readiness includes following instructions, emotional maturity, balance, body control, interest, appropriate equipment, and qualified supervision. Young children can build strength through climbing, jumping, games, and controlled bodyweight tasks. Formal loading should grow from demonstrated technique and development, not pressure to imitate an older athlete's program.

Will strength training stunt a young athlete's growth?

Properly designed and supervised youth resistance training is not supported as a cause of stunted growth. Risk rises with poor supervision, inappropriate loads, unsafe equipment, uncontrolled environments, and attempts beyond skill. The goal is movement competence and gradual development. This does not mean every exercise or program is automatically safe, nor that strength training guarantees protection from injury.

Should youth athletes test a one-repetition maximum?

The NSCA position statement notes that properly conducted testing can be used by qualified professionals, but most youth programs do not need frequent maximal testing. Coaches can prescribe a comfortable repetition range, observe technique, and progress modestly. For beginners, the useful question is whether every repetition remains controlled—not whether a child can win an improvised lifting contest after track practice.

How often should youth track athletes lift?

Two nonconsecutive full-body sessions per week often fit a developing athlete's schedule; the NSCA position statement recommends two to three nonconsecutive days for children and adolescents. The exact dose must account for track sessions, competitions, other sports, school, growth, sleep, and soreness. During busy competition periods, reducing volume can preserve quality and recovery.

Are plyometrics safe for young athletes?

Age-appropriate jumping and landing can be part of supervised development when surfaces, heights, contacts, and technique match the athlete. Begin with landing quietly, balance, skipping, hopping, and low-amplitude jumps. Stop sets as control declines.
