Move from general heat to the exact task

A practical track warm-up follows four layers:

  1. easy continuous movement;
  2. dynamic mobility;
  3. coordination drills;
  4. progressive event-specific efforts.

For many healthy athletes, that takes 20–35 minutes. The correct duration depends on event, weather, age, experience, prior activity, disability, and the day's session. Readiness is the goal; fatigue is a paperwork error.

Check the environment and the athlete

Before moving, inspect the surface, weather, lane traffic, equipment, and runoff. Follow venue rules and official guidance for lightning, heat, cold, air quality, and wet or icy surfaces. A perfect warm-up cannot negotiate with lightning.

Ask how the athlete feels today. Recent illness, injury, medication changes, unusual fatigue, or health concerns may require modification or medical guidance. Stop for sharp or worsening pain, chest pain, faintness, unusual shortness of breath, confusion, or lost coordination.

Youth athletes require qualified supervision and safeguarding. Warm-up games can teach running, jumping, throwing, balance, and reaction without long lectures or adult training volumes. Layer one: 5–10 minutes of easy movement

Begin with walking, easy jogging, skipping, low side shuffles, or an accessible equivalent. Intensity should rise from conversational to gently warm. The purpose is circulation, temperature, rhythm, and a first movement check—not aerobic conditioning.

An example:

Distance athletes may jog longer because easy running is specific and familiar. Power athletes can use shorter jogging and more varied movement. Athletes using racing chairs or prostheses need an individual routine that prepares contact points, equipment, upper-body demand, and event mechanics with appropriate expertise.

The athlete should finish warmer, not winded. If layer one already feels hard, reconsider the main session rather than pretending the remaining warm-up is a formality.

Layer two: dynamic mobility

Choose movements for the ranges the session will use. Perform each over 8–10 controlled repetitions or 10–20 m:

Dynamic does not mean frantic. Move through a comfortable range without bouncing into pain. More range is not automatically more prepared. A hurdler may need targeted hip mobility; a distance runner before an easy run may need much less.

Long intense static stretches immediately before explosive work may reduce the feeling of readiness for some athletes. Brief comfortable holds can still be appropriate when an individual needs access to a range. Put extended flexibility work after training or in a separate session unless a qualified coach or clinician has a specific reason otherwise.

If a movement hurts, reduce the range or choose a pain-free alternative. A warm-up reveals information; it does not diagnose the cause or grant permission to train through it.

Layer three: coordinate the running action

Use two to four drills, 2×15–20 m each. Options include:

Choose drills because they connect to the session. A-skip can coordinate posture, arm rhythm, and a down-and-back foot action. Dribbles can rehearse contacts near the hips. Ankling can prepare the lower leg. None is a magic exercise, and none should become an exaggerated dance that bears only diplomatic relations with running.

Young athletes often learn the same qualities through tag, relay changes, hopscotch patterns, and reaction games. Variety builds physical literacy and attention. A ten-year-old does not need to march solemnly through twelve drill lines to prove commitment.

Layer four: progressive strides

Strides are smooth accelerations that prepare higher speed without racing. Run three to six repetitions over 40–80 m, depending on event and space:

Walk back and take extra recovery as speed rises. Each stride should look more coordinated, not merely more urgent. Stop adding them once the athlete feels responsive.

Sprinters may use shorter accelerations—10–40 m—with full recovery after two or three strides. Middle-distance runners may use 60–100 m relaxed buildups. Jumpers rehearse approach sections and take-off rhythms. Throwers progress through event-specific movements and controlled releases under qualified coaching.

The warm-up should touch the day's fastest or most technical demand without duplicating the workout. Six maximal block starts before six maximal block starts is not preparation; it is a sequel released too soon.

A 25-minute sprint warm-up

Minutes 0–7: general

Easy jog, skips, shuffles, and direction changes. Keep it conversational.

Minutes 7–14: mobility

Ankle rocks, calf raises, lunges, leg swings, and hip openers. Use 8 controlled repetitions each side.

Minutes 14–19: drills

Two rounds of 15 m marching, A-skips, low dribbles, and ankling. Walk back.

Minutes 19–25: specific

Three 40 m progressive strides, then two 20 m accelerations with 2–3 minutes between. Add block rehearsals only when blocks belong to the main session and the athlete has been taught safe setup.

Follow with the beginner sprint-form session or the planned coached work.

A 20-minute middle-distance warm-up

Minutes 0–8

Easy running. An older experienced runner may prefer 10–15 minutes; a young beginner may use less and include games.

Minutes 8–13

Dynamic ankle, hip, and lunge movements.

Minutes 13–16

Two drills over 20 m, selected for rhythm rather than fatigue.

Minutes 16–20

Three or four strides of 60–80 m, increasing toward workout pace or slightly faster with walk-back recovery.

Before a demanding 800 m session, add one short rehearsal at the opening pace after full recovery. Before an easy run, two relaxed strides may be plenty.

Meet-day timing

Work backward from check-in, call-room, or start time. Include bathroom, shoes or spikes, bibs, equipment inspection, and access restrictions. Finish the final fast effort close enough to remain ready but not so close that the athlete arrives rushed.

If a delay occurs:

Cold weather may require longer general movement and clothing between efforts. Hot conditions may require a shorter warm-up, shade, and event-approved cooling. Hydration should follow individual needs and official environmental guidance; forcing excessive fluid is not a performance hack.

Common warm-up mistakes

The first is making it a fitness test. Heavy sweating and burning legs are not proof of readiness.

The second is collecting drills without purpose. Four well-coached movements beat fifteen performed on autopilot.

The third is jumping from jogging to maximal speed. Progressive strides bridge that gap.

The fourth is copying an elite athlete. Their routine reflects their event, history, body, and support team. Borrow the logic, not every flourish.

The fifth is refusing to adapt. If an athlete feels heavy, rushed, painful, overheated, or unusually breathless, the plan has received new information. Listen.

How strength work fits

A short movement preparation also belongs before lifting: easy whole-body movement, joint-specific mobility, unloaded rehearsal, then progressive practice sets. The youth strength guide places technique and qualified supervision ahead of load.

Do not use a track warm-up as a substitute for rehabilitation. An injured athlete may need a clinician-directed return-to-run sequence, not extra lunges until the symptom negotiates.

Build a repeatable personal routine

Record the layer, duration, drills, strides, weather, and how the first work repetition felt. After several sessions, patterns appear. Keep elements that reliably create readiness and remove those that add fatigue or ceremony without benefit.

A good warm-up is familiar enough to calm the athlete and flexible enough to meet the day. It begins easy, grows specific, and ends with the quiet feeling that fast or technical work is now available.

Then it gets out of the way—which may be the warm-up's most athletic quality.

How long should a track warm-up take?

Many athletes use 20–35 minutes, but duration depends on event, weather, age, experience, mobility needs, and whether they have already been active. A sprinter preparing for maximal speed usually needs more progressive high-intensity rehearsal than an easy-distance runner. The warm-up may need longer general movement without becoming a conditioning session. In extreme cold, heat, poor air quality, lightning, or unsafe footing, modify, move indoors, or cancel according to official and local guidance. Performance goals do not overrule environmental safety.

What if a warm-up movement hurts?

Do not use the drill to push through sharp, worsening, or unfamiliar pain. Reduce the range or intensity, choose a pain-free alternative, and reassess whether the main session is appropriate. Persistent pain, swelling, altered gait, weakness, or symptoms following injury need qualified clinical assessment. A warm-up can reveal a problem; it cannot diagnose or rehabilitate it by determination alone.
